Does foam rolling improve flexibility and range of motion?

Does foam rolling actually reduce muscle soreness?

Notice the pattern. The benefit is mostly in how sore you feel, not in how fast the muscle repairs. That is still worth having, because feeling less sore makes you more likely to train again — and consistency beats optimization every time.
What foam rolling does not do
The marketing outpaces the data, and it helps to name the gaps.
- It will not replace a warm-up. Rolling alone does less than a well-designed dynamic warm-up; at best it complements one.
- It will not fix your tissue. The idea that a roller permanently "releases" fascia or breaks down adhesions is not well supported. The effects are short-lived and likely nervous-system driven.

How should you actually use a foam roller?
No consensus protocol exists — the research has not settled the best dose. But the practical guidance from the reviewed sources converges on a sensible starting point, and Physio Effect suggests trying 3 to 5 sets of roughly 30 seconds or more per targeted muscle group, applying gradual pressure in different directions, and dividing larger muscles like the quads into two or three sections. - Mild discomfort is acceptable. Strong or sharp pain is not.
- Position yourself carefully so you are not straining other joints to reach the roller.
